You should begin to feel a stretch in the front of your back leg. As you become comfortable, bring your hands up to your right thigh. Make sure your knee is still aligned over your ankle and broaden through the front of your chest. If you feel balanced, try raising your arms above your head. Your arms should remain a little wider than shoulder width to keep your ribs open. After taking five breaths, lower your arms to each side of your right foot then switch sides.</image:caption>

Keeping your feet and legs on the mat, inhale and press into your hands, bringing your head and upper body off the mat. Try not to crane your neck back but lengthen it long. Exhale and release back down toward the mat. Continue to raise and lower with your breath. If doing so pinches your lower back, don’t go up so high. Keep your movement gentle, focusing on the wave-like movement in your back and the flow of your breath. After five rounds, lower your forehead the mat. You can use the backs of your hands to pillow your head. After a few breaths here, use your hands to come up to a seated position.</image:caption>

You can gently swing a little side to side to bring a little awareness to different parts of your back. Stay here for about thirty to sixty seconds. Much more than that and you might get dizzy as you roll yourself up.</image:caption>

While it can be done lying down or seated, seated is more versatile because you can do it anywhere and throughout the day. Sit at the edge of your seat, making sure you have enough space around your legs. Raise your right leg and cross your ankle over the front of your left thigh (a couple inches above your knee). Flex your right foot. Your right knee will be turned out toward the right side and resemble the top of the number 4; your left foot is still planted on the ground. Strengthen your back by lengthening your spine up from its base to the crown of your head. Roll your shoulders down and back to open your chest. If you want a little more of a stretch begin to hinge forward over your legs. Don’t round your back—keep your spine long and extended. After about a minute on this side, switch.</image:caption>
